It doesn’t boast or appear on your meal plan or workout schedule, but it silently determines your muscle-building efficiency, recovery speed, and even that persistent soreness you can’t shake. For most beginners, attention is almost entirely focused on: How much protein did I consume? Which body part should I train today? Which exercise is most effective? Yet, a critical factor affecting training results, recovery speed, and injury risk is often overlooked—hydration. Many fitness enthusiasts say: 'I do drink water regularly,' 'I only drink when I’m thirsty,' or 'I’m afraid drinking too much water will cause swelling!' Clearly, most people don’t fully understand the importance of water in the human body.

Feeling exhausted, slow recovery, stiff movements, and frequent soreness may not be due to training errors, but simply insufficient water intake. Water isn’t a supporting actor—it’s the 'foundation' of your body. The human body is about 70% water, so not just women, but men too, are essentially made of water. Muscles, fascia, blood, and joint fluid all heavily depend on water. Every chemical reaction in the body relies on water—for example, energy production requires 'hydrolysis.'

Functions of water in the body include:

- Temperature regulation: i.e., sweating. - Transportation: Blood is primarily composed of water and delivers oxygen and nutrients throughout the body while removing metabolic waste. - Excretion and detoxification: Promotes urine and feces production, effectively eliminating harmful substances and toxins from the body. - Metabolic participation: Acts as a medium in all chemical reactions such as digestion, absorption, and cell growth, and maintains acid-base balance. - Lubrication and protection: Lubricates joints and protects organs like the spinal cord and brain, providing cushioning. - Maintaining health: Preserves skin elasticity, prevents constipation, and supports normal immune system function.

Insufficient hydration can lead to reduced blood flow to the brain, impairing cognitive function, short-term memory, and emotional regulation. Reduced blood volume increases blood viscosity, placing extra strain on the heart and raising long-term cardiovascular disease risk. Water is the carrier for white blood cells; inadequate hydration reduces immune system efficiency. Joints can’t release enough lubricating fluid, increasing wear and tear on cartilage and soft tissues.

Two aspects most relevant to exercise are muscle building and fat loss. For muscle growth, insufficient water means muscles can’t receive adequate oxygen and nutrients via the bloodstream, reducing protein synthesis efficiency and hindering muscle gain. Additionally, if muscle cells are dehydrated after training, they can’t fully repair, leading to chronic soreness.

Regarding fat loss, dehydration impedes fat breakdown, slowing down fat-burning reactions. Another lesser-known fact: the hypothalamus interprets thirst and hunger signals very similarly. If you chronically drink too little water, the body’s thirst signal may be misinterpreted as hunger, leading to overeating.

Therefore, if water intake is insufficient, even basic physiological functions are suppressed, let alone physical performance.

Unless modern individuals consciously focus on hydration, most live in a state of chronic mild dehydration. Not feeling thirsty doesn’t mean your body isn’t dehydrated. How can you tell if you’re dehydrated? Ask yourself: Do you often feel tired, get headaches, and experience reduced concentration in the afternoon? Are your eyes and lips frequently dry? Is your urine low in volume, dark in color, and strong-smelling? These could all be signs of insufficient hydration. Many people assume this is due to stress or aging, but it might actually be linked to inadequate water intake.

Many fitness enthusiasts face these issues: stretching until it hurts, yet seeing no improvement in flexibility; feeling stiff again the day after a professional massage; feeling inexplicably stiff movements during exercise, with lingering muscle soreness. The real cause might be fascial dehydration. What is fascia? Fascia isn’t just a 'membrane'—it’s connective tissue that wraps around muscles, connecting the entire body and passing through joints like a three-dimensional mesh. Fascia functions include:

- Force transmission - Movement coordination - Joint stability - Enhancing muscle contraction - Maintaining soft tissue elasticity

The sliding between fascial layers highly depends on water. When dehydrated, fascia becomes more viscous, like dried plastic wrap, increasing friction between muscles. This is why some people complain: 'It’s not soreness in a single muscle, but a feeling of full-body tension.' In such cases, review your water intake. Without sufficient hydration, even fascial release and stretching have limited effectiveness.

So, how much water should you drink daily? The basic rule: daily water intake should be body weight (kg) × 30–40 ml. For example, a 60 kg adult needs about 1.8–2.4 liters daily—this is the baseline for a sedentary lifestyle. For every 30–60 minutes of exercise, add approximately 500 ml of water, sipping 100–200 ml every 15–20 minutes. If you sweat heavily or exercise for over 60 minutes, consider drinking electrolyte-containing sports drinks. After exercise, replenish about 1–1.5 liters of water for every kilogram of body weight lost (in multiple sessions). To avoid affecting sleep quality, reduce water intake after evening.

Therefore, the most common instruction I give my students during training is: 'Take a sip of water!'

Does all the daily 1–2 liters of water have to come from plain water? Not necessarily. Your regular meals, vegetables, fruits, soups, or even thirst-quenching drinks (coffee, tea) contain water. However, for health, it’s recommended to prioritize sugar-free beverages, avoid excessive flavorings, and watch out for excessive caffeine.
